Your Brain at Night (Wind-Down, Journaling, and the Prefrontal Cortex)

Most people treat the hour before bed as leftover time. Whatever didn't get done, whatever show they haven't watched, whatever messages they haven't answered. The neuroscience of sleep onset and next-day cognitive function suggests that what you do in the hour before bed has outsized effects on both the quality of your sleep and the quality of your thinking the following morning.

What is it?

Your body starts preparing for sleep before you consciously decide to wind down. Core body temperature begins to drop. Melatonin release ramps up. The autonomic nervous system begins shifting from sympathetic dominance toward parasympathetic. If you're watching stimulating content, responding to stressful messages, or scrolling through a feed engineered to keep you alert, you're sending your nervous system the opposite signals at the exact moment it's trying to transition.

A deliberate wind-down routine is about removing inputs that activate the sympathetic nervous system and replacing them with low-demand activities that allow the parasympathetic transition to proceed naturally. The hour before bed is when the brain begins consolidating the day's experiences into something usable. Disrupting that window disrupts what happens downstream during sleep.

Journaling fits into this picture in a specific and well-supported way. Writing about the day's events, thoughts, and worries has a measurable effect on the prefrontal cortex and its relationship with the amygdala.

The Neuroscience

Research by Matthew Lieberman and colleagues at UCLA studied what happens in the brain when people put their emotional experiences into words, a process called affect labeling. When participants named what they were feeling in writing, activity in the right ventrolateral prefrontal cortex increased while activity in the amygdala decreased. The prefrontal cortex was essentially regulating the amygdala's threat response through the act of articulating the emotion. Writing about something that's been bothering you often produces a sense of relief that thinking about it alone does not, because you're activating the brain circuit that moderates the feeling rather than just cycling through it.

This matters for sleep because an overactive amygdala is one of the primary causes of difficulty falling asleep. Racing thoughts at night are often the amygdala replaying unresolved emotional content without prefrontal modulation. Journaling before bed, particularly writing about worries, plans, or emotionally charged events, helps close those loops and reduce the amygdala's overnight activation.

There's also a specific finding worth noting on to-do lists. Research published in 2018 found that writing a specific, concrete to-do list for the following day before bed significantly reduced the time it took participants to fall asleep, more so than writing about tasks already completed. The researchers concluded that offloading future concerns onto paper reduced the cognitive load of maintaining those tasks in working memory, allowing the brain to disengage more fully.

Light is the other major variable in this window. The blue light spectrum from screens suppresses melatonin by signaling the suprachiasmatic nucleus that it's still daytime. Avoiding screens or using night-shift modes in the 30 to 60 minutes before bed gives melatonin the space to rise naturally and initiate the sleep transition properly.

Try it this week

Build a simple wind-down routine that starts 45 to 60 minutes before your target sleep time. Screen off or night-shifted. Five to ten minutes of journaling, writing about whatever is on your mind and specifically writing out a to-do list for tomorrow. A few minutes of breathwork if you want to accelerate the parasympathetic shift. Let the rest of the time be genuinely low-stimulation.
