You can change your heart rate, your blood pressure, your stress hormones, and your emotional state, in minutes, using nothing but how you breathe. The mechanism is the vagus nerve, and it's one of the most underrated tools in neuroscience.
What is it?
The autonomic nervous system has two primary modes: the sympathetic nervous system, which governs the fight-or-flight response, and the parasympathetic nervous system, which governs rest and recovery. The vagus nerve is the main highway of the parasympathetic system. It runs from the brainstem down through the heart, lungs, and gut, and it carries signals in both directions: from the brain to the body and from the body back up to the brain.
Breathing is one of the only autonomic processes you can consciously control, which makes it a direct access point to the vagus nerve. When you breathe in, your heart speeds up slightly. When you breathe out, it slows down. Extending your exhalation relative to your inhalation activates the vagus nerve's parasympathetic signal more strongly, slowing the heart rate, lowering blood pressure, and pulling the nervous system out of a stress state.
The Neuroscience
A 2023 randomized controlled trial by Balban, Huberman, and colleagues at Stanford compared three different breathwork techniques with mindfulness meditation, each practiced for five minutes daily over one month. All three breathwork techniques improved mood and reduced physiological arousal more than mindfulness meditation did. The winning technique was cyclic sighing, which involves a double inhale through the nose followed by a long, slow exhale through the mouth. It produced the largest improvements in mood and the greatest reductions in resting respiratory rate, and the effects carried through the rest of each day.
The mechanism is well understood. A long exhale triggers the parasympathetic nervous system through vagal afferent signaling. The vagus nerve carries that signal to the brainstem, which reduces sympathetic tone, lowers cortisol, and activates areas involved in emotional regulation. Heart rate variability, a key measure of vagal tone, increases with regular breathwork practice, and higher heart rate variability is consistently associated with better stress resilience, emotional regulation, and cognitive performance.
Physiological sighing also happens involuntarily. Your brain triggers automatic sighs roughly every five minutes to re-inflate collapsed alveoli in the lungs and restore optimal gas exchange. The fact that you can trigger this deliberately and get a measurable mood and stress benefit within minutes suggests breathwork is tapping into a mechanism genuinely wired into the nervous system, not just a relaxation placebo.
Try it this week
To do cyclic sighing, inhale through the nose, then take a second brief inhale to fully expand the lungs, then exhale slowly and completely through the mouth. Repeat for five minutes. The Stanford study showed five minutes daily produces significant and sustained benefits within a month.
For acute stress, a single set of five to ten cyclic sighs produces an immediate downregulation of the stress response. Use it before a difficult conversation, before sleep, or during any moment of high anxiety.
